What a 12-Minute Run Tells You About Your Fitness
One subtraction and one division gives your VO₂ max. It also carries about ±10% of error, so the honest answer is a range.
Twelve minutes and one formula
Cover as much ground as you can in exactly twelve minutes on a flat measured course. Then:
VO₂ max (ml/kg/min) = (metres − 504.9) ÷ 44.73
No heart rate monitor, no lab, no equipment beyond a track and a stopwatch. That simplicity is why Cooper's 1968 test is still in use.

The scale is worth knowing
The slope is 1 ÷ 44.73, so each extra metre is worth about 0.022 ml/kg/min.
Which means 45 metres — one straight on a running track — is almost exactly one full point. That's a useful calibration when you're deciding whether a change between tests means anything.
⚠️ Why the tool gives a range instead of a number
Cooper validated the equation against direct laboratory treadmill testing on 115 male Air Force members, finding a correlation of 0.90. Genuinely strong.
But that's a young, fit, male sample — and the formula gets applied to everyone. In general populations the correlation falls to roughly 0.7–0.8, with about ±10% absolute error against lab testing.
So an estimate of 42 means somewhere around 38 to 47. Presenting the single figure would imply a precision the test doesn't have.
The practical consequence: if you compare your result against a friend's, or against a published norm table, the ranges probably overlap even when the point estimates look different. At 42.4 the range is 8.5 points wide — be suspicious of reading anything into a gap smaller than that.
Where the test genuinely earns its place is comparing you against you over time, in similar conditions.
Pacing is the error you control
The test rewards the furthest you can go in twelve minutes. Going out too hard costs more in the final four minutes than it gains in the first four — an even pace beats a fast start reliably.
A badly paced test measures your pacing rather than your fitness. The fix is to run it again next week, not to adjust the number in your head.
After that it's conditions: wind, heat, altitude, surface and footwear all move the distance. A track test and a windy road test aren't comparing the same thing.
⚠️ The formula has a floor it doesn't enforce
This is worth knowing before you're surprised by it.
It's a straight line fitted to running Air Force members, and it keeps extrapolating below the range it was built on without saying so. At around 660 metres it returns 3.5 ml/kg/min — which is resting metabolic rate, the energy cost of sitting still. Below that it produces figures incompatible with being alive.
So a very low result doesn't mean your fitness is off the bottom of some scale. It means the Cooper test isn't the right instrument for you at the moment, which is a perfectly normal place to start from.
Build up with walking and easy running, and use the test when a sustained twelve minutes is a realistic thing to attempt.
What VO₂ max actually measures
The maximum rate your body can take in and use oxygen during exercise, per kilogram of body weight.
That per-kilogram part matters more than people notice. A heavier athlete can have a higher absolute oxygen uptake in litres per minute and a lower VO₂ max score, because the score divides by their mass — which is why the tool reports both.
It also means losing weight raises the score without changing anything about your heart or lungs. Worth knowing before reading too much into a change.
And a higher number isn't the whole story
It's a good measure of aerobic endurance and silent on strength, mobility, technique, injury resistance and pacing. Plenty of successful endurance athletes have unremarkable VO₂ max figures alongside excellent efficiency and threshold.
It's also substantially heritable — the number you start with isn't entirely within your control, while the change training produces is.
Track your own trend rather than chasing a figure you read somewhere.
⚠️ On the test itself
Twelve minutes flat out is a genuinely hard maximal effort, and no calculator can see you.
Heart or lung condition, high blood pressure, chest pain or unusual breathlessness on exertion, returning after illness or injury, pregnant, or simply out of training — get the go-ahead from a clinician before testing, not after.
Warm up thoroughly. Don't test alone somewhere remote. Stop for chest pain or dizziness.
