How this is calculated

The conversion rests on three constants, and they are the whole calculation: Carbohydrate - 4 calories per gram Protein - 4 calories per gram FAT - 9 calories per gram So grams of each macro is (calories x its percentage / 100) divided by its calories-per-gram. ⚠️ FAT IS 9, NOT 4, AND THAT ASYMMETRY IS THE WHOLE REASON THIS IS CONFUSING. A gram of fat carries more than twice the energy of a gram of protein or carbohydrate. So a diet that is 25 percent fat by CALORIES is only about 13 percent fat by WEIGHT - and people routinely compare a percentage from one basis against a gram figure from the other without noticing. Whenever someone quotes a macro split, the first question is whether they mean percent of calories or percent of grams. They are very different numbers. ⚠️ CHECK THAT YOUR THREE PERCENTAGES ADD TO 100. The tool shows the total, because nothing else will tell you. Enter 40/30/40 and you get a perfectly plausible set of gram figures for a diet containing 110 percent of your calories - the arithmetic is happy and the plan is not. THE PUBLISHED RANGES are the Acceptable Macronutrient Distribution Ranges, from the Institute of Medicine's Dietary Reference Intakes: Carbohydrate 45 to 65 percent of calories Fat 20 to 35 percent Protein 10 to 35 percent Those are wide on purpose. They describe proportions associated with adequate nutrition and reduced chronic disease risk - a range of reasonable diets rather than one correct answer. A split inside them is defensible; a split outside them is a decision worth being deliberate about. Notice that the ranges overlap enormously and do not pin down a single diet. Very different eating patterns all sit inside them, which is a more honest picture than any single recommended split. ⚠️ THE CALORIE TOTAL MATTERS MORE THAN THE SPLIT for most goals, and it is worth saying plainly because macro planning can become an elaborate way of avoiding that. Within the AMDR, the evidence for one split beating another is far weaker than the evidence that total intake drives weight change. Protein is the partial exception - there is good reason to hold it up when losing weight or building muscle. This converts percentages into grams. It does not know your calorie needs, your training, your health or your goals, and it is not dietary advice.

Common questions

Why is the fat number so much smaller?
Because fat carries 9 calories per gram against 4 for protein and carbohydrate - more than twice the energy in the same weight. So the same share of CALORIES buys you far fewer grams. It is the single most confusing thing about macros, and it is why the tool shows fat as a share by weight alongside the percentage you entered: a diet that is 25 percent fat by calories is only about 13 percent fat by weight.
Why does it check that my percentages add to 100?
Because nothing else will, and the failure is silent. Enter 40/30/40 and every gram figure looks perfectly plausible - they just describe a diet containing 110 percent of your calories. The arithmetic is happy; the plan is not. That is why the total is the primary output rather than a footnote, and why the calories-allocated figure is shown next to your actual calorie target.
What split should I use?
The published ranges are the Acceptable Macronutrient Distribution Ranges from the Institute of Medicine: carbohydrate 45-65 percent of calories, fat 20-35, protein 10-35. They are wide deliberately, they overlap enormously, and they do not pin down one diet - very different eating patterns all sit inside them. A split within those ranges is defensible; one outside is a decision worth making deliberately rather than by accident.
Does the split matter much?
Less than the total, for most goals - and it is worth saying plainly, because macro planning can become an elaborate way of avoiding that fact. Within the AMDR, the evidence that one split beats another is considerably weaker than the evidence that total intake drives weight change. Protein is the partial exception: there is good reason to keep it toward the higher end when losing weight or building muscle, because it supports retaining lean mass and is more satiating per calorie.
Percent of calories or percent of grams?
Always ask, because people quote both and rarely say which. This tool works in percent of CALORIES, which is the convention the AMDR uses and what most guidance means. But because fat is 9 calories a gram, the two bases give very different numbers for the same diet - so a split quoted as grams and compared against a percentage from calories will mislead you. The fat-by-weight output exists to make that gap visible rather than theoretical.
Where do my calorie needs come from?
Not from here. This converts a calorie total you supply into grams; it has no idea what your total should be, and it cannot see your size, activity, training or goals. Estimating daily energy needs is a separate calculation with its own large error bars, and turning a rough calorie estimate into precise-looking gram targets is a good way to feel more certain than the underlying numbers justify. This is arithmetic, not dietary advice.
